How the macro calculation works

  1. 1. Basal metabolic rate. 10 × weight (kg) + 6.25 × height (cm) − 5 × age + 5 (male) or − 161 (female).
  2. 2. Daily needs (TDEE). Multiply by an activity factor from 1.2 to 1.9.
  3. 3. Goal adjustment. −20% to lose fat, +12% to gain muscle.
  4. 4. Macro split. Protein 1.6-2.2 g/kg, fat 0.8-1 g/kg, carbs fill the rest (protein and carbs = 4 kcal/g, fat = 9 kcal/g).
